Sciatica Strength Exercises, the Gentle Feldenkrais® Way
A gentle floor lesson for sciatica that grows quiet steadiness from your center, with light foot pressure and small pelvis movements instead of weights.
Before you begin. Sciatica is nerve pain, so please treat this as gentle self care, not treatment. Seek emergency care for numbness in the saddle area or around the groin, any change in bladder or bowel control, or severe leg weakness. If this is your first episode, or the pain is severe, see a doctor or physiotherapist before you begin.
The lesson
About 5-10 minutes. Move slowly, do less than you can, and stay well below any pain. Rest whenever you need to.

- 1
Arriving on your back. Please lie on your back, bend your knees one at a time, and stand your feet about hip width apart. Let the floor do some of the holding for you.
- 2
Where your weight rests. Notice how your pelvis meets the floor. Does one side press a little more clearly than the other, and how heavy do your feet feel where they stand?
- 3
One foot pressing softly. Press your right foot into the floor so lightly it is almost only a thought, then let the pressing go. Does your pelvis answer the foot in some small way?
- 4
The other side, then a pause. Visit your left foot the same way, a soft press and a letting go, a few times. Then stop, and rest for a moment with your feet still standing.
- 5
A hint of lightness. Press both feet gently and let your pelvis become a little lighter on the floor. If it wants to hover just above the floor for one easy breath, let it, then settle it back down slowly.
- 6
Small rolls from your middle. Roll your pelvis a small way toward your feet, then a small way toward your head. Where in your middle does the movement seem to begin?
- 7
Resting and comparing. Slide your legs long and rest, letting your breath come and go on its own. What feels steadier, or simply different, compared with when you began?

These sciatica strength exercises do not ask for weights, machines, or effort. They come from the Feldenkrais Method®, a form of movement education, and the short lesson above builds something quieter than gym strength: an easy, reliable sense of support in your back, pelvis, and legs. You press a foot softly, let the pelvis grow a little lighter, and roll gently from your middle. Nothing is pushed, and everything stays comfortably below pain.
Sciatica usually starts in the lower back, where a nerve becomes irritated, and the problem is remarkably common. Low back pain affected about 619 million people in 2020 (WHO, 2023). Most episodes ease with time, and gentle practice can make the road there feel less shaky.
Why gentle sciatica strength exercises help over time
When a nerve hurts, the body often stops trusting the area around it. Muscles near the lower back grip, movements shrink, and everyday actions like standing up start to feel risky. That guarding is understandable, but it leaves the sore area doing too much of the work.
The lesson above offers a different experience. Pressing a foot lightly into the floor lets you feel how the legs and pelvis can carry a movement, so the lower back is not alone. The hint of lightness in the pelvis is a very small taste of bearing weight, offered slowly enough that nothing complains. Repeated in this calm way, these experiences may help your system rely on its center again, and a back that feels supported tends to tolerate more, week by week. As a practitioner, I find this quiet route reaches people who gave up on exercise because everything else flared them.
There is honest evidence behind staying active with sciatica, and this page is one gentle way in, not the only one. If you already see a physiotherapist, chiropractor, or osteopath, this kind of lesson sits alongside that care rather than replacing it. Practices such as yoga, Pilates, or Tai Chi work through a different mechanism, their own forms and pacing, and some people enjoy combining a gentle floor lesson with one of them. You can read more about how nerve related pain behaves in our Feldypedia article on sciatica and nerve related back pain.
When to try this lesson
The best moment is after the sharpest days have passed, when you can lie down and move a little without the leg protesting. Many people like it in the evening, when the day has tightened things, or in the morning before the back has decided what kind of day it will be. Little and often beats long and rare.
Keep two companions in mind. Short, comfortable walks pair well with this kind of floor work. And knowing what not to do matters just as much, so our guide on what exercises to avoid with sciatica is worth a look. If you want to go further with quiet support around the middle, our core exercises for sciatica take a breath led approach that complements this one.
Who should skip it for now
Please put this lesson aside and seek urgent medical care if you notice numbness in the saddle area or around the groin, any change in bladder or bowel control, or serious weakness in a leg. These signs are rare, and they need a doctor, not a floor lesson. If this is your first episode of sciatica, or the pain is severe or getting worse, see a doctor or physiotherapist before starting any practice, including this one. Recent spine surgery is another reason to get clearance first.
The lesson on this page is a single door into a larger practice. The guided audio lessons at Feldy follow the same idea, slow movement and attention instead of effort, across the whole body. Learn more about the gentle approach behind it on our lower back pain page.
Find where to start
Backs with sciatica differ. Some want soothing and quiet, others respond best to this kind of steady, supported movement, and the right doorway depends on how your body likes to learn.

Common Questions about sciatica strength exercises (FAQ)
What are the best sciatica strength exercises for beginners?
The kindest starting point is slow floor work like the lesson on this page: light foot pressing, a hint of lightness in the pelvis, and small rolls from the middle of the body. These let your back experience easy support without load. Once daily life feels steadier, a professional can help you add more if you want it.
What should I avoid when working on strength with sciatica?
While the nerve is irritated, it is wise to skip heavy lifting, loaded squats and deadlifts, sit ups, and any exercise done to exhaustion. Anything that sends sharp sensation down the leg is a clear signal to stop. Small, slow, comfortable movement gives you the benefit without the flare.
How often should I practice this lesson?
Once or twice a day is plenty, a couple of unhurried minutes each time. Regular short visits teach the body more than one long effort. On harder days, make everything smaller, or simply imagine the movements while resting.
How long until my back feels steadier?
Many people notice a calmer, more supported feeling after a single session, though it may fade at first. A more lasting sense of steadiness tends to build over a few weeks of easy, regular practice. Most sciatica also settles on its own over a similar stretch of time, so patience is part of the plan.
How is this different from strength training at the gym?
Gym training loads muscles to make them bigger and stronger, which has its place once you have recovered. This lesson works on something quieter: teaching your body to find support from the feet, pelvis, and center with almost no effort. For an irritated nerve, that low effort route is usually the more comfortable way in.
When does sciatica need professional care?
Go straight to emergency care if you notice numbness around the saddle area or groin, any change in bladder or bowel control, or serious leg weakness. A first episode, severe pain, or pain that has not eased after a few weeks also deserves a doctor or physiotherapist. If you already work with a physiotherapist, a lesson like this can sit alongside that care.
