Back Exercises at Home: A Gentle Floor Lesson
Back exercises at home that need no equipment and no floor gymnastics, just small slow movements on your carpet or bed that leave your back easier.
Before you begin. This is gentle self care, not medical advice. If your back pain follows an injury, is severe, travels down a leg, or comes with numbness, weakness, or changes in bladder or bowel control, contact a doctor rather than starting a home routine.
The lesson
About 10-12 minutes. Move slowly, do less than you can, and stay well below any pain. Rest whenever you need to.

- 1
Coming to the floor. Lie on your back on a carpet or your bed, knees bent, feet standing. Let your breathing be however it is.
- 2
The print of your back. Notice which parts of your back press into the surface and which parts lift away. Where is the contact clearest?
- 3
A small roll of the pelvis. Slowly roll your pelvis so your lower back comes a little nearer the floor, then let it come back. Tiny, unhurried, several easy times.
- 4
Rolling the other way. Now roll the pelvis gently in the other direction, so the lower back rises a little away from the floor. Then pause, and let everything settle.
- 5
Breath moving the back. Rest and follow a few breaths. Can you feel your back widen a little against the floor as the air comes in?
- 6
Reading the print again. Lengthen your legs if that is comfortable and sense your whole back once more. Which places touch the floor differently from when you lay down?

These back exercises at home are a slow, quiet way to help a stiff or aching lower back feel easier, using small movements on the floor or your bed rather than a routine you have to push through. Nothing here needs equipment, a mat, or space to stretch out an arm. That matters, because the back exercises that actually help are the ones you will still be doing in three weeks.
Back pain is not a niche problem. In 2020, low back pain affected 619 million people globally, and the figure is expected to reach 843 million by 2050 (WHO, 2023). For most of those people there is no single broken part to find. The back has simply learned to move less, and to hold on while it does.
Why gentle back exercises at home beat a hard routine
A sore back braces. That bracing is useful for a day or two and unhelpful after that, because a back that will not move loses the small adjustments that make bending, turning, and standing up feel easy. Strong exercise on top of that bracing often adds effort without adding movement.
Slow movement does something different. When you roll your pelvis a small amount and stop before anything pulls, you give the lower back repeated evidence that this range is safe. The muscles that were holding get a chance to stand down. This is the principle behind the Feldenkrais Method®: attention rather than effort is what changes a habit. For the wider picture of how a back gets stuck this way, our Feldypedia article on chronic lower back pain is the deeper read.
Making back exercises at home actually happen
The main obstacle to home exercise is not difficulty, it is friction. So take the friction out. Keep the lesson to the floor beside your bed or on the bed itself. Do it at the same point in your day, morning or evening, so it attaches to something you already do.
Let the movements be smaller than feels productive. If you finish wondering whether you did enough, that is usually a sign you did it well. And treat the rests as part of the lesson rather than as pauses in it.
Where to go once this feels familiar
Once the pelvic rolling is easy and you can sense your back clearly against the floor, there is plenty more to explore at the same gentle pace. Our lesson on how to relax your back is the natural next step, and the set of good stretches for the lower back adds a few more comfortable options. If your back pain travels into the buttock, the piriformis stretches page covers that territory. The Feldy program for lower back pain carries these short lessons further, one at a time.
A note on care
Gentle movement within comfort is generally safe for ordinary back stiffness. It is not the right response to back pain that follows an accident, pain that is severe or worsening, or any pain that comes with numbness, leg weakness, or a change in bladder or bowel control. Those belong with a doctor, today. If you already see a physiotherapist, these lessons sit alongside their work rather than replacing it.
Find where to start
Backs come stiff for different reasons, and the movement that helps a back that grips is not the one that helps a back that has stopped trusting itself. A few questions sort that out quickly.

Common Questions about back exercises at home (FAQ)
What are the best back exercises at home for a stiff lower back?
The best home exercises for a stiff back are usually the smallest ones. Slow pelvic rolling while lying on your back, letting the knees sway from side to side, and simply sensing where your back meets the floor all move the spine gently through easy range. They ask almost nothing of you and can be done on a carpet or a bed. Bigger routines can wait until the stiffness has eased.
What back exercises should I avoid at home?
Avoid sit ups, deep forward bends first thing in the morning, and any exercise you have to grit your teeth through. Skip loaded twisting and end range back arching while your back is sore. If a movement produces pain that travels down a leg, or leaves you worse the next morning, it is not the right movement for today. Comfort is the filter.
How often should I do back exercises at home?
Daily, briefly, is the pattern that helps most. Ten minutes most days keeps a back moving better than an hour on a Sunday. Since these movements stay small and comfortable, there is no soreness to recover from. On a bad day, do less rather than nothing.
How long until my back feels better?
Many people feel a little looser by the end of a single session, because some morning stiffness is guarding rather than damage. A steadier improvement in how your back handles sitting, bending, and walking usually shows up over three to six weeks of regular practice. Consistency matters far more than how hard you work on any given day.
Do I need any equipment for back exercises at home?
No. A carpet, a rug, or a firm bed is enough, and a thin cushion under your head if that is more comfortable. No mat, no bands, no ball. Part of the point of this lesson is that nothing stands between you and doing it, so it actually happens on the days when you need it most.
When is back pain a reason to see a doctor?
Get medical advice if your back pain came from a fall or accident, if it is severe or getting worse, if it wakes you at night, or if it arrives with fever or weight loss you cannot explain. Numbness around the groin, a leg that feels weak, or any change in how your bladder or bowels work needs urgent attention. Ordinary stiffness is safe to move gently; those signs are not for home management.
